How to Strength Train in Your 40s Without Breaking Down

The way most people train in their 40s is either too aggressive or too cautious. Both are mistakes. Here’s what actually works.

Prioritize Recovery as Much as Training

Two hard sessions and one moderate session per week is often more productive than four hard sessions after 40. Your body needs time to repair and adapt. Give it that time and it responds. Ignore it and you’ll spend half your year dealing with nagging injuries.

Warm Up Like You Mean It

At 25 you could roll out of bed and deadlift. After 40 that’s a fast track to a pulled hamstring. Spend 10 minutes before every session mobilizing. Hip circles. Hip hinges. Thoracic rotations. Band work. It’s not wasted time. It’s injury prevention.

Lean Into Unilateral Work

Step ups. Split squats. Single leg deadlifts. Dumbbell rows. One arm presses. These movements build strength with less spinal loading than their bilateral counterparts — less compression on joints that have accumulated wear, with more balance and stability built in.

And here’s the thing most people don’t know: your squat gets stronger when your split squat gets stronger. Your deadlift gets stronger when your single leg deadlift gets stronger. The carryover is real and significant.

A Sample Week That Works for Most People Over 40

  • Monday: Lower body strength — squat, hinge, unilateral legs, carry
  • Wednesday: Upper body strength — press, row, unilateral arms
  • Friday: Full body — moderate intensity, movement quality focus

Three days. Well designed. Progressively loaded. That’s the formula.

Keep Progressive Overload — Just Be Patient With It

After 40 you might add 5 lbs every two or three weeks instead of every week. That’s fine. Over a year that’s still 85 lbs of progress. The direction matters more than the pace.
